Here it is.
The five levers
The score looks at five parts of your week. Here's a first step for each one. Start with the one that feels weakest.
1. Sleep: lock your sleep window
Pick one wake-up time and keep it all 7 days, weekends included. Aim for seven hours asleep: set a lights-out time 7.5 hours before your alarm.
2. Energy: start the day with daylight
Get outside within 30 minutes of waking, for 10 minutes, before you open email. Last caffeine by 2 PM.
3. Training: book it like a meeting
Book two 30-minute strength sessions this week as recurring meetings with yourself. Each one: a push, a pull, a squat or lunge, and a plank.
4. Fuel: plan the busy-day meals
Tonight, take 5 minutes and plan tomorrow's meals, with protein at each one. Finish your last big meal 3 hours before bed.
5. Recovery: build a shutdown routine
End each workday with a 5-minute shutdown: write tomorrow's top 3, close the laptop, and stop there. Keep work nights dry this week and notice how you sleep.
General guidance, not medical advice. If you have a health condition, or a concern about your sleep or energy, see your doctor.
